A. Row 500m - easy
B. Work up to a 1 rep max in Weighted Chin Up
C. 5 sets  of max reps of push up/5 sets of 3 reps bench press
D. Row 500m- easy


If you don't have strict chin ups, substitute accumulated 25 reps at most difficult progression.
